Lift Weights, Lower Your Diabetes Risk, Study Finds

For many people, the hardest part of exercising is deciding what kind of workout to do.  Should you spend your time walking? Running? Cycling? Or should you head to the weight room instead?

While aerobic exercise has long been considered the gold standard for preventing type 2 diabetes, new research suggests strength training deserves just as much attention. In one of the largest and longest studies of its kind, researchers found that people who consistently performed resistance training had a significantly lower risk of developing type 2 diabetes—and the greatest protection came when strength training was combined with regular aerobic exercise and less time spent sitting. 

  

What Did the Researchers Want to Find Out? 

  

Current exercise guidelines recommend adults perform strength training at least twice a week alongside aerobic exercise. But researchers wanted to answer several important questions: 

  

  • Does lifting weights reduce the risk of developing type 2 diabetes over the long term? 

  • Does consistency matter more than how much you lift? 

  • What happens when resistance training is combined with cardio and reduced sedentary time? 

  

To find out, researchers analyzed data from 143,715 U.S. adults participating in three long-running health studies. Participants were followed for an average of 19 years, making this one of the most comprehensive investigations into resistance training and diabetes prevention to date. 

  

What the Study Found 

  

The results were striking. 

  

People who performed at least two hours of resistance training each week had a 27% lower risk of developing type 2 diabetes compared with those who did none. 

  

But consistency mattered even more than volume. 

  

Participants who maintained regular strength training throughout middle age had a 42% lower risk of developing type 2 diabetes than those who rarely lifted weights. Even people who gradually increased their resistance training over time experienced meaningful benefits. 

  

Researchers also looked at lifestyle habits together rather than individually. The lowest diabetes risk was seen among people who: 

  

  • Met recommendations for both aerobic exercise and strength training. 

  • Limited television viewing to less than two hours per day. 

  

Together, those habits were associated with a 62% lower risk of developing type 2 diabetes compared with people who met none of the recommendations. 

  

Importantly, these benefits remained even after accounting for body weight, suggesting that resistance training offers protective effects beyond simply helping people lose weight. 

  

Why Strength Training Makes Such a Difference 

  

Your muscles play a major role in regulating blood sugar. 

  

When you perform resistance exercises, your muscles become more efficient at pulling glucose from the bloodstream and using it for energy. Over time, strength training also improves insulin sensitivity, making it easier for your body to keep blood sugar levels under control. 

  

Building muscle essentially creates a larger "storage space" for glucose, helping reduce the strain on your body's insulin system. That's one reason researchers believe strength training lowered diabetes risk even in participants whose weight didn't change significantly. 

  

Putting it to Practice

  

You don't need to become a bodybuilder to benefit from strength training. 

  

Here are a few ways to put these findings into practice: 

  

💪 Aim for at least two strength-training sessions each week. Bodyweight exercises, resistance bands, machines, or free weights all count. 


❤️ Don't skip cardio. The greatest reduction in diabetes risk came from combining resistance training with regular aerobic activity like brisk walking, cycling, or swimming. 


🚶 Reduce long periods of sitting. Take movement breaks throughout the day, especially if you spend hours watching television or working at a desk. 


📅 Focus on consistency, not perfection. The people who saw the greatest benefits weren't necessarily those doing extreme workouts—they were the ones who kept exercising year after year. 

  

Type 2 diabetes develops over many years, and prevention often comes down to the habits we repeat consistently. This research suggests that adding regular strength training to your weekly routine may be one of the most effective and achievable ways to protect your long-term metabolic health.
